Solo Camping Fitness Preparation: Train for the Trail
I run three times a week and considered myself reasonably fit when I did my first proper backpacking trip. Fourteen kilometres with 700 m of ascent and an 18 kg pack. By kilometre nine my shoulders were burning, my quads were shaking on every downhill step, and I was taking a sitting break every twenty minutes. The last three kilometres took nearly two hours.
Running fitness is not carrying fitness. They share cardiovascular capacity and almost nothing else. What I lacked was the specific strength to support a load, the postural endurance to hold a pack for hours, and any eccentric strength for downhill.
On a solo trip this matters more than it sounds. Fatigue causes bad decisions, bad footing, and injuries — and when you are alone, a twisted ankle 12 km from a road is a serious situation rather than an inconvenience. Fitness is safety equipment.
What Camping Fitness Actually Requires
Four distinct capacities, and general gym or running fitness only develops one.
1. Load-bearing endurance. Walking for 5–8 hours with 12–20 kg. This is primarily postural — your back, core, and shoulders holding position under load for hours.
2. Eccentric leg strength for descent. Downhill is what destroys people, not uphill. Your quads work eccentrically, lengthening under load, to control each step. This causes far more muscle damage than uphill and is the main source of next-day soreness and shaking legs.
3. Ankle and foot resilience. Uneven ground, rocks, roots, mud, and stream crossings. Ankles that only ever walk on pavement are not prepared for this. Rolled ankles are the most common backcountry injury.
4. Aerobic base. The one running gives you. It matters, but it is not the limiting factor for most people.
An Eight-Week Plan
Assumes you can currently walk 5 km comfortably. Scale the timeline if you are starting from less — there is no benefit to rushing this.
Weeks 1–2: Establish the Habit
- Two walks per week, 45–60 minutes, on the most uneven terrain you can access. Trails over pavement, always, even if the trail is in a city park.
- One weekend walk, 8–10 km, no pack or a light daypack.
- Two strength sessions (below).
The goal is consistency, not intensity. Most training failures are scheduling failures.
Weeks 3–4: Add the Pack
- Start with 5 kg in the pack you will actually use. Water bottles or bags of rice work fine as weight — use something soft that sits against your back rather than a single hard mass.
- Two mid-week walks, 60 minutes, with the pack.
- One weekend walk, 10–12 km with 5–7 kg.
- Continue strength sessions.
Wear the actual boots and the actual pack. This is the point where you discover that the pack rubs, the boots create a hot spot, or the hip belt sits wrong — and you have five weeks to fix it rather than finding out on day one.
Weeks 5–6: Build Load and Elevation
- Increase pack weight to 10–12 kg.
- Find hills. Repeated ascents of the same hill are ideal if you have no mountains — stairs work, and a stadium or a tall building's stairwell is genuinely effective.
- Weekend walk, 14–16 km with 10–12 kg, including as much ascent and descent as you can find.
- Deliberately practise descending. Controlled, quiet steps. This is the specific training most people skip.
Weeks 7–8: Peak and Taper
- Week 7: one long day at full trip weight. Match or exceed the hardest day of your planned trip. This is the single most valuable session in the plan — it tells you whether the trip is realistic while you can still change it.
- Week 8: reduce volume by half. Keep the frequency, cut the duration. Arrive rested, not depleted.
The Strength Work
Twice a week, 30–40 minutes, no gym required. These are chosen specifically for what hiking under load demands.
Legs
- Step-ups onto a bench or box, 3 sets of 10 per leg, holding weight. The single most trail-specific exercise there is — it mimics the actual movement.
- Split squats or lunges, 3 sets of 8–10 per leg. Single-leg strength, which is what walking actually uses.
- Slow eccentric step-downs, 3 sets of 8 per leg. Step down from a box taking 3–4 seconds to lower. This directly trains descent control and it will make you sore in a new way.
- Calf raises, 3 sets of 15–20. Ankle and Achilles resilience.
Core and Posture
- Planks and side planks, 3 x 30–60 seconds each. Pack stability comes from the core, and a weak core transfers load to the lower back.
- Bird dogs, 3 sets of 10 per side. Anti-rotation, which is exactly what a swaying pack demands.
- Dead bugs, 3 sets of 10. Deep core control.
- Farmer's carries — walk 30–40 m holding heavy weight in both hands, 4 rounds. Direct training for holding a load with good posture, and the closest gym movement to carrying a pack.
Ankles and Feet
- Single-leg balance, 30–60 seconds per leg, eyes closed to progress. Simple, boring, and effective at reducing rolled ankles.
- Barefoot walking on grass or sand where safe. Builds intrinsic foot strength that shoes have let atrophy.
- Ankle circles and resistance band work, especially inversion and eversion.
Upper Body
- Rows (bands, dumbbells, or inverted rows), 3 sets of 10. Counteracts the forward pull of a pack.
- Overhead press or push-ups, 3 sets of 10. General shoulder resilience for lifting the pack repeatedly.
Solo-Specific Preparation
Training alone for trips taken alone deserves specific attention.
Train at your solo pace, not a group pace. Alone, nobody sets the tempo. Learn what pace you can hold for six hours without stopping constantly.
Practise getting up with the pack on. Sit on the ground, pack on, then stand without help. Trivial-sounding. It is a real skill and it is how you learn whether your load is manageable.
Practise lifting the pack from the ground repeatedly. Alone, nobody helps you into it. Do it fifteen times in a session. If it is a struggle when fresh, it will be worse on day three.
Include a night walk. Headlamp, uneven ground, 45 minutes. Balance and confidence in the dark are different from daylight, and solo campers end up walking in the dark more often than planned.
Do one training session in bad weather deliberately. Rain, wind, cold. Not for toughness — to find out what your clothing does when wet and how much slower you actually move.
Know your honest limits before you leave. The point of the week 7 long day is data, not achievement. If a 16 km day at full weight leaves you destroyed, plan 10 km days.
Injury Prevention
The injuries that end trips are largely preventable.
Blisters. The most common trip-ender. Break boots in over 4–6 weeks minimum. Wear the sock system you will actually use. Address hot spots immediately — the moment you feel one, stop and tape it. Five minutes then saves a day of limping later. Carry blister-specific dressings.
Rolled ankles. Balance work, deliberate foot placement, and slowing down when tired. Most rolls happen in the last hour of the day.
Knee pain on descent. Almost always weak eccentric quad strength, occasionally too-fast descending. Train step-downs. Use trekking poles — they reduce knee load meaningfully on descent, by some estimates 20% or more.
Lower back pain. Usually core weakness plus poor pack fit. A pack should carry 70–80% of its weight on your hips, not your shoulders. If your shoulders hurt, the hip belt is too loose or the torso length is wrong.
Overuse from training too fast. Increase weekly distance or load by roughly 10% at a time. Shin splints and Achilles tendinopathy come from rushing preparation, which is a frustrating way to miss a trip you trained for.
Realistic Expectations by Starting Point
Sedentary starting point: allow 12–16 weeks before a multi-day trip with a full pack. Start with car camping and day hikes. There is nothing wrong with this — it is the right way to build.
Generally active (gym, cycling, running): 6–8 weeks of specific pack training. Your aerobic base transfers; the load-carrying does not.
Regular hiker adding overnight weight: 4 weeks of progressive loading is usually enough.
Experienced but returning after a layoff: 4–6 weeks. Fitness returns faster than it builds, but tendons and ligaments adapt more slowly than muscles — do not let your cardiovascular confidence outrun your connective tissue.
Wrapping Up
That two-hour final three kilometres was entirely self-inflicted. I had trained cardiovascular fitness and assumed it would cover everything else.
Walk with the pack you will use, on the terrain you will encounter, at increasing weight, for eight weeks. Do step-ups, split squats, slow step-downs, and farmer's carries twice a week. Balance on one leg. Practise standing up with the pack on. Do one long day at full weight before you commit.
Then the trip becomes about the trip, rather than about surviving your own preparation.
